Badminton Tournament Prep Guide

Stay fresh, strong, and ready from first serve to last rally

1. Week Before the Tournament

Training Adjustments:

  • Reduce heavy lifting and high-intensity conditioning 3–4 days before. Focus on light court drills, footwork, and technique sharpening.

  • Prioritise sleep (7–9 hours each night) to build reserves.

  • Run through short match simulations at your usual competition intensity.

Nutrition Focus:

  • Eat balanced meals with lean protein, complex carbs (rice, pasta, oats), and vegetables.

  • Stay hydrated daily — don’t leave it until tournament day.

2. Night Before the Tournament

Gear Check:

  • Pack 2–3 rackets (strung, grips checked).

  • Fresh shuttles if not supplied.

  • Proper shoes, ankle supports if used.

  • Spare clothing, a towel, and sweatbands.

  • Snacks and drinks for the day.

Sleep Routine:

  • Avoid late-night screens.

  • Aim for 8 hours of quality rest.

3. Tournament Morning

Warm-Up Fuel:

  • Eat a familiar, carb-rich breakfast (e.g. oatmeal, banana, toast with peanut butter).

  • Drink water with electrolytes if you expect a long day.

Arrival:

  • Arrive at least 45–60 minutes early.

  • Light dynamic warm-up: skipping, side shuffles, high knees.

  • Practice strokes at game pace before the first match.

4. Between Matches

Active Recovery:

  • Light jogging, stretching, or foam rolling to stop stiffness.

  • Don’t sit still for long periods — keep muscles warm.

Snacking Strategy:

  • Quick carbs: bananas, energy bars, rice cakes.

  • Light protein: yogurt, boiled eggs, protein shake.

  • Sip water or electrolyte drinks — avoid over-hydrating at once.

5. Mindset & Mental Reset

  • After each game: review 1 thing that worked and 1 thing to improve — then let go.

  • Use breathing exercises (inhale 4s, hold 2s, exhale 6s) to calm nerves.

  • Treat each match as a fresh start.

6. End of Day Recovery

Cool Down:

  • 5–10 minutes light jogging or cycling.

  • Stretch quads, hamstrings, calves, shoulders, and back.

Refuel:

  • Balanced dinner: carbs + protein (e.g. chicken, rice, vegetables).

  • Hydrate before bed.

Sleep:

  • Prioritise rest — the best recovery tool for multi-day events.
